hi [again! lol] if i have a sump, (just got new fresh glass just don't know how to cut it or were. IE: lowes) but thine question was if i do get one with an over flow like this: http://txholeyrocks.com/catalog/product_info.php?cPath=32&products_id=510
then my return pump what should the gph be? and should i use a spray bar made of PVC or a return hose u shaped thing with the flat head? thanks!

Hows it going?
The great thing about an overflow is that gph is up to you. The overflow will only drain as much water to the sump as is being pumped into the aquarium and spilling into the overflow. I wouldnt get a pump rated less than 450gph however. If you upgrade you'll be buying another pump and with a overflowbox rated at 800gph you can get a return pump equal to that(more than that gph and the down pipe wont handle the flow, causing over flow of the main tank).
I personally use the return arm with a diverter, just below the surface, as opposed to a spray bar, for water movement on my returns to get increased water movement.
